Running training plan: how to use a training log for progress

Running seems simple at first: put on your running shoes, walk out the door, and you are ready to go. At some point, however, almost every runner reaches a stage where progress slows down, motivation starts to fluctuate, or recurring fatigue appears. This is when being systematic becomes truly important, and one of the simplest yet most effective tools for this is a training log.

A well-structured running training plan and a log that consistently documents it do more than bring structure to your workouts: they also help you understand how you function. You can see not only what you did, but also how your body responded to it.

Running training plan: why is simply running not enough?

Many runners train instinctively for a long time: they go when they have time, at a pace that feels comfortable at the moment. This can work in the short term, but it rarely leads to progress.

In contrast, a structured running training plan takes both workload and recovery into account. Not every run serves the same purpose. Sometimes the focus is on developing endurance, at other times speed, or simply recovery. Alternating these types of workouts provides the foundation for progress. At the same time, it is important to recognize that progress is always individual: everyone starts from their own level and moves forward at their own pace. Other runners’ results can be inspiring, but they can easily become demotivating if we set unrealistic expectations for ourselves. The key to genuine progress is to measure your performance against yourself.

The training log helps create structure: it becomes visible whether you are actually doing what you planned and how the given activity affected you. It also provides an accurate picture of how you improve over time, whether in pace, distances, or even the quality of recovery. Because you record your workouts regularly, your own journey becomes trackable almost without you noticing, which in the long term strongly supports progress.

A training log can be a simple paper-based note, but you can also use various apps, such as Strava, where you can review and analyze a wealth of data. Social features can provide extra motivation: some people are inspired by others’ performance, while others prefer to focus on their own progress. It is worth experimenting to find what works better for you: running alone, a sense of community, or a combination of the two, for example by joining a running club.

What does a training log give you in practice?

A training log is not just about collecting numbers. It is much more a feedback system that helps you recognize connections.

Over time, it becomes clear which workouts leave you feeling stronger, when fatigue appears, or when you are in your best shape. This is particularly important if you have a specific goal, such as a 5K or 10K training plan, or completing a half-marathon training plan.

Regular documentation also helps you avoid overloading yourself. If you can see that you have had several intensive workouts in a row, it is easier to ease off in time before overtraining accompanied by a decline in performance develops.

It is worth recording the most important data after every workout, for example:

  • date and workout type (e.g. easy run, interval run, tempo run)
  • distance covered and time
  • average pace or heart rate
  • workout location (e.g. outdoors or treadmill)
  • subjective perception of effort (how difficult the workout was)
  • physical condition (fatigue, any pain, muscle sensations)

These few pieces of data are already enough to help you understand your own training patterns over time. The goal is not to collect as much information as possible, but to consistently record the same things so that your progress becomes comparable.

However, it is worth adding another aspect to the training log: fueling. What you consume before, during, or after training can significantly affect your performance and recovery. Write down which drinks or supplements you used, when you consumed them, and how your body responded: did you feel more energetic, did it feel good, or did it perhaps not work for you.

How to structure a training plan: not every run is the same

A well-structured training plan consists of different types of runs that produce different physiological effects. Combining them deliberately leads to progress. That is why it is worth treating the examples as guidance and adapting the structure based on your own feedback.

One of the best-known forms is interval running, in which shorter, intensive sections are alternated with recovery periods. This method effectively develops speed and the cardiovascular system, but it also places considerable stress on the body, so it needs to be dosed carefully. As a beginner, for example, one such workout per week may already be enough: within a 2–3 km run, include 4–6 × 100 m brisk sections, with 300–500 m of walking or slow jogging between them. As you improve, their length and number can gradually be increased.

Tempo running, by contrast, is a longer, sustained effort at moderately high intensity. It helps push back the point at which fatigue sets in and plays a key role in developing race pace. A simple example within a 5 km workout could be: 2 km of easy warm-up, followed by 2 km of tempo running, then 1 km of cool-down. The goal here is not maximum effort, but maintaining an even pace.

Hill running is a specific strength-building stimulus that improves not only the muscles but also running technique. Running on shorter, intense uphill sections changes the nature of muscular work, resulting in more efficient movement in the long term. You can include it as a separate workout (for example, 6–8 × 50–100 m uphill at a brisk effort, walking back between repetitions), or add a few repetitions at the end of an easy run.

Together, these workout types form the system on which an effective running training plan is built. On a weekly basis, for example, you could include an easy run, an interval run, a tempo run and—if possible—a hill run, with rest or recovery exercise on the days between them. In some cases, these elements can also be combined within one workout (for example, short hill sprints at the end of an easy run), but as a beginner it is better to keep them separate. The key is gradual progression and making sure the workload always matches your own level and goals.

Training log and workload: how does this turn into progress?

The key to progress is not performing at maximum effort in every workout, but increasing the workload gradually and in a controlled way. This is where the training log is most helpful.

When you look back at the data—whether pace, distances, or even subjective sensations—clear patterns emerge. It becomes visible when the training load was too high, when it was optimal, and when you actually managed to improve.

This is particularly useful when you train in different environments. A treadmill workout, for example, can place a very different load on you than running outdoors, even at the same pace. The training log helps put these differences into context.
